Ultrarunner and self-made lab rat, David Roche, leads a busy life. Among the training, racing, kid-raising, and work obligations, recovery can take a backseat — but these are the supplements he never misses.
From the finish line to full recovery, two elite HYROX athletes share the supplements, sleep habits, and strategies that power their performances and keep them consistent.
A dark red recovery beverage is quietly gaining attention in elite circles. Here’s why tart cherry juice deserves a spot in your nutrition playbook.
The supplements with the strongest evidence base for accelerating recovery include protein at 20 to 40 grams post-exercise for muscle repair, tart cherry concentrate for reducing inflammation and muscle soreness, omega-3 fatty acids at 1 to 2 grams of EPA and DHA for modulating the inflammatory response, and creatine for supporting muscle energy replenishment. Research published in the British Journal of Sports Medicine identified protein and tart cherry as having the most consistent positive effects on recovery markers across controlled trials in athletic populations. Carbohydrate alongside protein in a 3:1 or 4:1 ratio optimizes glycogen replenishment during the post-exercise window.
The post-exercise recovery window is most efficient for glycogen replenishment in the first 30 to 60 minutes, when the enzyme glycogen synthase is most active. For muscle protein synthesis, the window extends for several hours. Research published in the Journal of the International Society of Sports Nutrition recommends consuming protein within two hours of exercise for optimal recovery. The urgency of timing increases when the next training session is within 24 hours. For athletes training once per day with more than 24 hours between sessions, total daily nutrient intake matters more than the precise timing of the recovery dose.
Short, low-intensity sessions under 60 minutes typically do not deplete glycogen stores or cause enough muscle damage to warrant a dedicated recovery supplement. A normal meal within a couple of hours suffices. Recovery supplements provide the greatest benefit after prolonged sessions exceeding 90 minutes, high-intensity interval work, or when the next session is within 24 hours. During heavy training blocks where daily volume and intensity are elevated, consistent use of recovery supplements maintains the recovery rate needed to absorb the training load without accumulating excessive fatigue.
Multiple randomized controlled trials support the recovery benefits of tart cherry. A meta-analysis published in the journal Nutrients found that tart cherry supplementation reduced muscle soreness, inflammation markers, and strength loss following damaging exercise. The active compounds are anthocyanins, which have anti-inflammatory and antioxidant properties. The effective protocol from most positive studies is 30 milliliters of tart cherry concentrate or 8 ounces of tart cherry juice twice daily, beginning two to three days before a demanding event and continuing for two to three days after. The benefit is most pronounced following exercise that causes significant eccentric muscle damage.
Recovery supplements cannot prevent overtraining if the training load exceeds the body's adaptive capacity, but they can expand the recovery bandwidth that allows athletes to absorb higher training volumes. Adequate protein supports muscle repair, omega-3s modulate chronic inflammation, and micronutrients like iron and magnesium address the depletion that heavy training causes. Research published in Sports Medicine identified nutritional inadequacy as a contributing factor to overtraining syndrome. Supplements that address specific nutritional shortfalls during heavy training blocks support the recovery process, but they cannot substitute for adequate sleep, periodized training, and rest days.
Anti-inflammatory supplements like omega-3s, tart cherry, and turmeric modulate the inflammatory response that follows intense exercise. Acute inflammation is necessary for the signaling that drives training adaptation, so completely suppressing it would be counterproductive. Research published in the Journal of Physiology found that high-dose supplementation with synthetic antioxidants, particularly vitamins C and E, can blunt training adaptations. The evidence for food-derived anti-inflammatories like tart cherry and omega-3s impairing adaptation at typical doses is less established, and current research generally supports their use for recovery. The recommended approach is moderate supplementation that reduces excessive inflammation without eliminating the adaptive signal, and avoiding mega-doses of isolated antioxidants.
Collagen peptides at 15 grams with 50 milligrams of vitamin C, consumed 30 to 60 minutes before exercise, have been studied for connective tissue support. Research published in the American Journal of Clinical Nutrition found that this combination increased markers of collagen synthesis, though direct clinical evidence for improved tendon or ligament outcomes in athletes remains an active area of research. Glucosamine and chondroitin have mixed evidence for joint support, with some studies showing modest improvements in joint comfort in athletes with existing discomfort. Omega-3 fatty acids reduce joint inflammation. For endurance athletes placing repetitive stress on joints and connective tissue, a combination of collagen peptides, vitamin C, and omega-3s addresses structural recovery needs that standard protein supplementation does not fully cover.
